TART CHERRY JUICE: WHAT 19 TRIALS FOUND — AND WHAT THEY DIDN'T
Tart cherry is sold for sore muscles and better sleep. A 2026 meta-analysis of 19 trials found faster recovery of force production and lower CRP — but no significant pooled effect on soreness. And the sleep benefit only shows up in people who already sleep badly.
Tart cherry juice is sold for two things: sore muscles and better sleep. The pooled evidence supports neither of those claims cleanly — but it does support something else, and the mismatch between what the research found and what the label promises is the most useful part of this story.
The Recovery Evidence: Strength Yes, Soreness No
The largest recent synthesis is a systematic review and meta-analysis by Daab and colleagues, published in Sports Medicine – Open in 2026, pooling 19 trials of tart cherry juice for recovery from exercise-induced muscle damage in athletes.
On recovery of maximal voluntary contraction — the ability of a muscle to produce force after it has been damaged — the effects were consistent and grew over time. Effect sizes ran 0.63 immediately post-exercise, 1.12 at 24 hours, 1.29 at 48 hours, 2.14 at 72 hours, and 4.82 at 96 hours. Countermovement jump showed nothing immediately or at 24 hours, but improved at 48 hours (effect size 1.41). C-reactive protein, a general inflammatory marker, came down post-exercise and stayed down through 48 hours (effect sizes −0.46, −0.73, and −0.68).
Now the part that matters more.
No significant pooled effects were found for muscle soreness, creatine kinase, IL-6, TNF-α, or range of motion.
Muscle soreness is the thing tart cherry is marketed on. It is the thing that did not reach significance when 19 trials were pooled. Force production recovered faster; the ache did not measurably improve.
Two features of the pooled data belong with those numbers. Heterogeneity was substantial — I² between 69 and 93 percent, meaning the trials disagreed with each other a great deal, and the pooled figure is smoothing over real inconsistency. And the authors rated certainty of evidence as ranging from very low to moderate. The 4.82 effect size at 96 hours rests on the fewest trials of any timepoint the review reports.
The Sleep Evidence: It Depends Entirely on Who You Are
The sleep literature splits cleanly, and the dividing line is not dose or duration. It is whether the participants had a sleep problem to begin with.
In people with insomnia, modest benefit. Pigeon and colleagues (Journal of Medicinal Food, 2010) ran a randomized, double-blind crossover trial in 15 older adults with chronic insomnia — 8 ounces of tart cherry juice twice daily for two weeks, with a two-week washout. Insomnia severity fell significantly, and participants averaged about 17 fewer minutes awake after falling asleep. Real, measurable, and small.
In healthy adults, nothing. Hillman and colleagues (Nutrition and Health, 2026) gave 44 healthy adults either two 240 ml bottles of Montmorency tart cherry juice daily or powdered capsules, against placebo, for 30 days. No impact on sleep. No impact on body composition, cellular health, or blood pressure either.
And the capsule dose failed even in people with sleep complaints. A 2024 crossover trial in Nutrients (16:4125) tested 500 mg of Montmorency tart cherry powder one hour before bed for 14 days in 34 adults with a BMI of 25 or above who scored as poor sleepers. Nothing reached significance on any sleep measure — objective or subjective — and no inflammatory marker moved either.
The often-cited Howatson study (European Journal of Nutrition, 2012) did find significant increases in time in bed, total sleep time, and sleep efficiency in 20 healthy volunteers taking concentrate for seven days, alongside elevated urinary melatonin. One correction worth making: the "84 minutes more sleep" figure that circulates constantly in supplement marketing does not appear in that paper's abstract, which reports statistical significance without publishing the magnitude. Treat the direction as supported and the specific number as unverified.
What This Actually Adds Up To
Three patterns are worth carrying away.
Form and dose appear to matter more than the marketing implies. The trials that found sleep effects used juice or concentrate — roughly 240 ml, twice a day. The trial that used a 500 mg powdered capsule found nothing. If you're taking a capsule because it's easier, you may be taking a dose the positive evidence never tested.
It looks like a repair aid, not a comfort aid. The pooled recovery signal is in force production and CRP, not in how sore you feel. That is arguably the more valuable outcome — being able to train again sooner beats feeling better while training less — but it is not what's on the bottle.
The sleep effect appears to need a deficit to correct. Every trial that found a sleep benefit recruited people with insomnia or poor sleep. The trial in healthy adults found nothing. If you already sleep well, the evidence does not suggest tart cherry will make you sleep better.
One genuine gap: a randomized, double-blind, placebo-controlled pilot in 20 older adults with self-reported insomnia — 240 ml twice in the evening for four weeks — was published as a protocol in Nutrients in 2026 and is designed to test mechanisms including melatonin, cortisol, serotonin, and inflammation. The question of how well this works in older adults specifically is still being actively studied, which is a fair signal that it isn't yet answered.
The Protocol
- If you're using it for recovery, use it around hard eccentric or damaging sessions — the measurable benefit is faster return of force production, not less soreness.
- Use juice or concentrate, not a low-dose capsule. The positive trials used roughly 240 ml twice daily; the 500 mg capsule trial was null.
- If you sleep well already, the evidence doesn't support taking it for sleep.
- If you sleep badly, the realistic expectation is modest — on the order of 17 fewer minutes awake after sleep onset, not a transformation.
- Count the calories. Two 240 ml servings of tart cherry juice daily is a meaningful sugar load, which matters if you're managing body composition or glucose.
- Do not treat it as a substitute for sleep hygiene, adequate protein, or programmed recovery days. In every positive recovery trial, the training was the intervention.
The mechanism is plausible and some of the findings are real. What the evidence does not support is the specific promise the product is usually sold on.
