RUCKING AFTER 50: THE MILITARY LOAD NUMBERS, AND THE ONE EVERYBODY ADDS

Army foot-march doctrine sets a fighting load near 30 percent of bodyweight and an approach march near 45 percent. The 10-to-15-percent-per-week progression rule everyone quotes is not from that doctrine. Chapter 8 of Battle Hard After 50 separates the two, plus what a 2021 international load-carriage review adds on frequency and injury.

U.S. Army foot-march doctrine sets two load ceilings: roughly 30 percent of bodyweight for a fighting load, roughly 45 percent for an approach march. Those are real numbers from real design criteria. The number you see quoted everywhere else — that you should add no more than 10 to 15 percent of load per week — is not from that doctrine, and Chapter 8 of Battle Hard After 50 says so out loud rather than borrowing the authority of the first number to sell the second.

Why Rucking Gets a Full Chapter Instead of a Paragraph

Most books in this category treat rucking as a footnote to conditioning: put weight in a backpack, walk. Chapter 8 argues that underestimates what loading a pack and covering ground under it actually demands.

Rucking loads the aerobic engine, the carry-and-grip domain, postural strength, and mental durability at the same time, under a demand that is genuinely different from everything else in the program — sustained rather than explosive, loaded rather than bodyweight-only, and long enough that the body has to solve problems the other sessions never ask it to solve. It is also the most directly military-heritage movement in the book. Nothing about it is theater.

Where the Numbers Come From — and Where They Stop

This is the part worth reading carefully, because rucking is exactly the kind of topic where fitness content states a confident-sounding percentage as if it were settled science covering everyone.

Official military load-carriage guidance sets two specific reference points. Total load should not exceed roughly 30 percent of bodyweight for close-combat operations, where mobility and fighting effectiveness are the priority. It should not exceed roughly 45 percent of bodyweight for sustained marching operations, where more equipment gets carried over longer distances but combat mobility is not the immediate demand. Army foot-march doctrine also notes that at loads at or below 30 percent of bodyweight the rate of energy expenditure stays constant across a march — above that, it climbs as the march goes on.

Those are real, specific numbers from real design criteria. The chapter does not soften them. What it declines to do is claim more on top of them.

What the primary sources do not hand me is a clean, isolated number proving that a ten-to-fifteen-percent weekly increase is specifically the injury threshold, or that load above thirty percent and volume increases above ten to fifteen percent are definitively "the two strongest predictors" of injury above all other factors.

So the progression below is labeled for what it is: a conservative standard built in the direction the guidance points, not a threshold the research proves.

Thirty Percent Is a Ceiling for Someone Else

Thirty percent of bodyweight is a design ceiling for trained, selected young service members in an operational context. It is not a starting point for a 50-plus civilian easing into loaded walking for the first time.

The chapter's entire progression starts meaningfully below that number and treats approaching the 30 percent close-combat ceiling as an advanced, optional target for someone who has built real tolerance over months — not a default expectation for every reader by week twelve.

The Progression

Start here regardless of how strong you tested in the five-domain assessment. A loaded pack changes the demand enough that the other numbers do not transfer directly. The book's standard cadence is one ruck a week, built into its three-day weekly structure. A second ruck is optional bonus volume, not a requirement.

  • Weeks 1–2: empty or near-empty pack, one to two miles, comfortable walking pace. The goal is not training stimulus. It is building the habit and checking that the pack actually fits without chafing, sliding, or putting pressure somewhere it should not.
  • Weeks 3–4: roughly 10 percent of bodyweight, same one-to-two-mile distance. At 180 pounds (82 kg) that is about 18 pounds (8 kg) — a loaded daypack.
  • Weeks 5–8: build toward 15 percent of bodyweight, extending distance gradually rather than jumping load and distance in the same week. At 180 pounds that is roughly 27 pounds (12 kg).
  • Weeks 9 and beyond, optional: 20 to 25 percent of bodyweight — 36 to 45 pounds (16 to 20 kg) at 180 pounds. The full 30 percent (54 pounds / 24 kg at that bodyweight) is an advanced target, not a finish line every reader needs to cross.

Scale every number to your own bodyweight, not the 180-pound example. At 220 pounds (100 kg): 10 percent is 22 pounds (10 kg), 15 percent is 33 pounds (15 kg), 20 percent is 44 pounds (20 kg).

What a 2021 International Review Adds

Orr and colleagues published a multi-nation review of soldier load carriage, injury, rehabilitation and physical conditioning in the International Journal of Environmental Research and Public Health (2021;18(8):4010), with authors from Australia, Brazil, Germany, Spain, the UK, and the U.S. Army Research Institute of Environmental Medicine.

Two things in it are worth reporting alongside the chapter.

First, on frequency. The authors write that optimal conditioning and reconditioning practices include load-carriage sessions at a frequency of one session every 10 to 14 days, alongside a program of both resistance and aerobic training. That is less often than the book's weekly default. It is drawn from military conditioning and reconditioning contexts rather than from 50-plus recreational rucking, so it is not a direct comparison — but if you are managing an existing injury or your body is not tolerating a weekly loaded session, the published guidance sits on the side of less frequent, not more.

Second, on what to adjust. The same review notes that march speed, grade, and terrain type can all be manipulated to change load-carriage intensity, "limiting the need to adjust load weight alone." That sits underneath the chapter's own rule of changing one variable at a time: weight is not the only dial, and it may not be the first one to reach for.

The review also reports that previous injury is a risk factor for future injury, and that injuries cluster at the knee, ankle and foot, with the back also prominently affected.

Gear That Actually Matters

You do not need tactical-branded equipment. You need a pack that fits your torso length. A hip belt can redistribute load off the shoulders onto the hips, which is worth using — though official guidance also notes that straps and belts adjusted too tight or fitted poorly create their own pressure problems. Wearing a hip belt is not automatically the same as wearing it correctly. It should sit on the hip bones, not the stomach.

  • Load placement. Heaviest items close to the back and centered between the shoulder blades — not sagging low, not riding far from the spine. A load that hangs away from the body changes posture and effort far more than the same weight placed correctly.
  • Feet and hot spots. Break in real footwear before distances get long. Check your feet after every session in the first month. A hot spot caught early is a five-minute fix with tape or a sock change; ignored for another mile it is a blister that costs a week.
  • Terrain. Start on flat, even ground — a track, a park path, a treadmill. Uneven trails, hills and loose footing add a real ankle and balance demand on top of the load itself.

When to Stop Adding

Hold at your current level, rather than progressing, if any of these show up:

  • Posture breaking down before the session ends — shoulders rounding forward, stride shortening into a shuffle
  • A hot spot or blister not resolving with basic care
  • Joint pain, as distinct from normal muscular fatigue, in the knees, hips or lower back

None of those are signals to push through.

What Counts as a Successful Ruck

Not speed. Not the heaviest possible load. A successful ruck is one where you finish the planned distance at the planned load with your form intact from the first step to the last — same posture, same stride quality, same breathing control at the end as at the start.

If you finished and could have kept going another mile without your form falling apart, that is a genuine sign you are ready to progress. If your last quarter-mile looked nothing like your first, that is a sign to hold, not a failure.

Rucking does not retest cleanly against any single assessment number. It shows up across the engine number, the carry-and-grip number, and how the body handles sustained load generally. Track your own distance and load honestly, and let the progression itself be the measure of whether the domain is moving.

Rucking loads the spine, hips, knees and feet under sustained weight. If you have an existing joint or back condition, or you are returning from an injury, talk to your physician or physical therapist before adding load — the 2021 review above found previous injury to be a risk factor for further load-carriage injury.
